Why Beetroot Before Training Works

Beetroot shows up in a lot of pre-workout products, and most of them don't tell you why. So here's the mechanism, the timing, and the honest limits.

The pathway: nitrate to nitric oxide

Beetroot is one of the richest natural sources of dietary nitrate. That matters because of what your body does with nitrate.

Dietary nitrate converts to nitrite, and then to nitric oxide. Nitric oxide is a signaling molecule that causes vasodilation, widening blood vessels. Wider vessels mean improved blood flow and better oxygen delivery to working muscle. It's one of the most-studied pathways in endurance and performance nutrition, and beetroot is the food that delivers the raw material.

The chain: nitrate → nitrite → nitric oxide → vasodilation → better oxygen delivery. Everything people claim about beetroot for training traces back to that pathway.

Why it helps during training

Better oxygen delivery to working muscle has a couple of practical consequences that the research has looked at closely.

Improved blood flow means your muscles get oxygen more efficiently, which is why the most-studied effects of dietary nitrate show up in endurance and sustained efforts — the kind of work where oxygen delivery is the limiter. In a controlled crossover study, six days of nitrate-rich beetroot juice reduced the oxygen cost of moderate exercise by roughly 19% and extended time to exhaustion during high-intensity work (Bailey et al., 2009). Put plainly: a given effort cost less oxygen, and athletes lasted longer before hitting the wall.

The team-sport picture is more nuanced, and worth being straight about. In intermittent, stop-start efforts like, soccer or HYROX-style work, some studies show improved performance (for example, greater distance on the Yo-Yo intermittent recovery test) without a measurable drop in oxygen cost (Esen et al., 2022). So the mechanism is real and the performance benefit shows up across formats, but exactly how it helps can differ between steady endurance and start-stop sport.

Note the honest framing here: this is a real, well-researched mechanism, not a miracle. Beetroot won't add a gear you don't have. It supports the oxygen delivery side of the equation, which is meaningful for the right athlete in the right effort.

Timing is the part everyone skips

Here's what most beetroot products get wrong, and it's the same mistake that runs through most training nutrition: timing.

The nitrate-to-nitric-oxide conversion isn't instant. Nitrate has to be reduced to nitrite and then to nitric oxide, which takes time and once nitric oxide availability is up, it stays elevated for hours. Take beetroot before you train and it's contributing through your session. Take it as you walk onto the field, and there's no lead time for any of that to happen yet. (Most research doses nitrate a couple of hours before exercise; the practical point for a pre-training bar is simply that ahead-of-time beats at-the-whistle, and the effect carries through a session that runs long.)

This is why beetroot belongs in a pre-training product specifically, taken before you start rather than during. The right nutrient at the wrong time is wasted nutrition. The compound is only as good as the timing.

Dose matters too

The effect depends on getting enough nitrate to meaningfully drive the pathway.

Who benefits most

The bottom line

Beetroot before training works because dietary nitrate converts to nitric oxide, widens your blood vessels, and improves oxygen delivery to working muscle. But the pathway takes time to build and then stays elevated for hours, so the timing is the whole thing: take it before for optimal absorption.
